for the keywords that i want, I take the average of the top 5 sites for it, and then adjust from there.

You can see the anchor text entity of all sites in the search results with the SerpWorx Chrome extension.
Just search for a keyword in Google and you'll see the anchor text density of each site relative to the keyword that you searched for. You have to connect your ahrefs' account to SerpWorx though.
Ive still not understood in layman terms what anchor text is, its simple yet confusing, how does one get punished for anchor text penalty

Check keyword density in search console and make sure it follows SEO rules, rest you also need to check what your competitors are using and copy that, using majestic or ahrefs.

SEO-friendly anchor text is: Succinct; Relevant to the linked-to page; Low keyword density (not overly keyword-heavy); Not generic. Keep in mind that you often don't have any control over the anchor text that other sites use to link back to your own content.

Yes, According to the google updates the keyword density should not exceed more than 3% and the main thing is do analysis of your top 3 competitor and follow them what they are doing.
